| The Basic If you're looking for a simple bowl of cereal, choose any iron-fortified, whole-grain cereal with at least four grams of fiber per serving (the first thing on the ingredient list should be whole wheat or oats). Have 3/4 cup to 1 cup cereal with 3/4 cup nonfat, low-fat, or soy milk. Top with sliced strawberries.
| Pineapple-Banana Smoothie Combine 1 medium banana, 1/2 cup pineapple tidbits (drained), and 1 cup nonfat, low-fat, or soy milk in a blender. Drop in ice cubes, pulverize, pour, and run!
| The Southwestern Scramble 1 egg and 1 egg white with 1/2 cup chopped green and/or red bell peppers over medium heat. Layer scrambled eggs on top of 1 slice whole-grain toast, 1 slice pepper-jack cheese (or soy-cheese substitute), and top with 2 tbsp. salsa. Add black pepper if you want.
| The Morning Mix Combine one cup low-fat vanilla yogurt with 1 cup fresh blueberries in a bowl. Top with 3 tbsp. granola, and youre good to go.
| The Omelet Wrap Mix 1 egg and 1 egg white with 1/2 tsp. hot sauce and 2 tbsp. chopped white onion. Cook egg mixture over medium heat until edges are golden brown. Sprinkle 2 tbsp. grated cheddar cheese on one side and fold over. Cook for another 30 seconds. Slide the omelet onto a whole-wheat tortilla, add 2 tbsp. low-fat bean dip, and wrap it up.
| Healthy PB and Banana Sandwich Spread 2 tbsp. peanut butter onto a slice of whole-grain bread. Slice 1/2 banana lengthwise and place on peanut butter. Top with a second slice of bread for a quick and portable sandwich. Have a small glass of OJ to wash it down.
| Fresh Oranges and Granola Peel 1 orange and divide into segments. Add 1/2 cup diced apples and 1/2 banana, sliced. Toss with 1 tbsp. orange juice, then top with a large dollop of low-fat yogurt and 2 tbsp. low-fat granola.

Fruit-ful Snack Ideas! This month (and from now on), try to eat 1.5 cups of fruit a day. (One "cup" equals one whole fruit--like an orange or banana, 1 cup of cut-up fruit, 8 ounces of 100% fruit juice, or 1/2 cup of dried fruit.) Here are some ideas for working them into your day:
| Breakfast Whole-Grain Cereal with Berries Take the boring out of bran. Top 1 cup of any whole-grain cereal with 1/4 cup strawberries, blueberries, raspberries, peaches--whatever. Peaches and Cottage Cheese Combine 1/2 cup low-fat cottage cheese with 1 sliced peach. Add 2 slices buttered whole-grain toast and a glass of orange juice to round out your meal. Vanilla Yogurt and Banana Combine 1 cup low-fat vanilla yogurt with 1 chopped banana. Add a buttered whole-wheat English muffin for long-lasting energy.
| Lunch Turkey and Pear Sandwich Arrange Bosc pear slices on 2 pieces whole grain bread. Add 3 oz. smoked deli turkey breast, 1 slice Mozzarella cheese, and 1 tbsp. Dijon mustard. Eat with 1 cup grapes or baby carrots. Strawberry and Feta Salad Combine 2 cups spinach with 3 sliced strawberries, 1/4 cup slivered almonds, and 1 oz. feta cheese. Top with 1 sliced, grilled chicken breast and 1.5 tbsp. poppy seed dressing. Turkey Mango Wrap Combine 3 oz. deli turkey meat with 1/4 cup mango cut into small cubes on a whole-wheat wrap. Add 1 tbsp. grated cheese and 2 tbsp. low-fat honey mustard dressing. Roll the wrap in wax paper, then microwave 30-45 seconds, or until tortilla is warm and cheese is melted. Enjoy with a spinach side salad.
| Dinner Chicken and Apricots Slice a 3 oz. chicken breast into strips and grill in a pan with 1 tbsp. oil over medium heat for about 4-5 minutes, or until juices run clear. Meanwhile, in a skillet over medium heat, combine 1/4 cup chopped dried apricots, 1 chopped tomato (don't lose the juice!), 1/4 cup water, 1 tbsp. lemon juice, and 1/4 tsp. pepper and cook until thickened. Top chicken breast strips with the apricot mixture and serve with a small mixed veggie salad. Pork and Peaches Grill a pork chop in 1 tbsp. olive oil over medium heat (about 4 minutes per side, or until it is no longer pink in the middle). In the meantime, combine 1/2 chopped peach with 1/2 tbsp. lemon juice, 2 tbsp. chopped red bell pepper, 1 tbsp. chopped cilantro, and 1/4 cup chopped green onions. Top pork with peach mixture. Add a spinach salad, a whole-grain roll, and 1 cup low-fat or skim milk to complete the meal. Tilapia and Mango In the oven, bake fish at 400˚ F for about 10-12 minutes, or until easily flaked. In the meantime, combine 1/2 cup chopped mango, 2 tbsp. chopped red onion, 1 tbsp. lime juice, 1/4 tsp. pepper, and 1 tbsp. chopped fresh cilantro. Top fish with mango mixture. Add a side of brown rice and a glass of skim or low-fat milk.
| Snacks/Desserts Fruit and Cheese Kabobs On short wooden skewers, combine 2 dried apricots, 4 half-ounce cubes of white cheddar cheese, and 4 half-ounce cubes of roasted turkey. Trail Mix Combine 1 cup of low-fat granola, 1/4 cup dried cranberries, 2 tbsp. chocolate chips, and 1/4 cup slivered almonds. Strawberries and Chocolate In the microwave, melt squares of dark chocolate in a small glass container. Remove and drizzle over 5-10 strawberries.

Try to get 1300 mg of calcium — about the amount in four servings of dairy. Space out your servings over the course of the day, since your body can only process about 500 mg of calcium at a time (any more than that will be lost). Choose reduced-fat milk, cheese, and yogurt whenever you can to keep your total calorie and saturated-fat intake in check, and don't forget about nondairy calcium sources like fortified orange juice, collard greens, white beans, spinach, tofu, and edamame (soybeans). Check labels — if you're not eating enough foods that contain vitamin D, consider taking a multivitamin (we still like the fruit-flavored chewable kind!).

Mix 1/2 cup low-fat plain yogurt, 2 tablespoons low-fat granola, and 1 tablespoon honey. Eat with 2 slices of whole-wheat toast with butter and a glass of calcium-fortified OJ.
| Lunch Tuna Sandwich Combine 2 to 3 ounces of chunk-light tuna with 1 tablespoon reduced-fat mayonnaise or Miracle Whip and 1 teaspoon deli mustard. Spread on 2 slices of whole-grain bread, and top with 1 slice cheddar cheese and 2 slices tomato. Eat with a small spinach salad with 1 tablespoon Italian dressing. Have a glass of water or nonfat, low-fat, or soy milk with the meal. Turkey Wrap On a 6-inch whole-wheat wrap, spread 1 to 2 tablespoons deli mustard and 1 tablespoon light mayo or Miracle Whip. Layer with 3 ounces of deli turkey or chicken, and 2 slices of your choice of cheese. Roll up and it's ready! Wash it down with a glass of nonfat, low-fat, or soy milk. Add a small green salad on the side. Stuffed Pita with Tuna Combine 3 ounces canned tuna with 1 tablespoon olive oil, ¼ cup chopped tomato, ¼ teaspoon salt, and pepper to taste. Stuff 2 halves of a pita with the tuna mixture, 2 ounces of shredded cheddar cheese, and spinach leaves. Serve with 1/2 cup baby carrots and low-fat, skim, or soy milk.
| Dinner Spinach and Salmon Sandwich On medium-high heat, grill a 3-ounce salmon filet in a pan with 1 tablespoon canola oil. Grill for about 2 to 3 minutes per side (or until inside is no longer dark pink). Toast a whole-grain bun and spread with 1 tablespoon light mayo or Miracle Whip. Place the filet on the bun, add 2 slices of avocado and spinach leaves, and top with onion and tomato slices. Eat with 1 cup steamed mixed vegetables and a glass of low-fat or skim milk. Seared Tofu Sandwich Coat a pan with cooking-oil spray and place on medium-high heat. Cut a 1/2-inch-thick slice of silken tofu (choose the kind made with calcium sulfate) and place in pan. Sprinkle with pepper and grill each side until golden brown. Remove and place on whole-wheat toast coated with balsamic vinaigrette. Add spinach leaves and enjoy! Serve with 1/2 cup baby carrots or cooked peas on the side. Tofu Salad Toss 2 cups spinach together with 1/4 cup canned white beans (drained), 3 ounces cubed tofu (choose the kind made with calcium sulfate), 1 tablespoon balsamic vinegar, 1 tablespoon olive oil, and salt and pepper to taste. Serve with a whole-grain roll and low-fat, skim, or soy milk. Have a veggie of your choice as a side.
